What are implementation intentions?
Short answer
Implementation intentions are specific if-then plans: 'If it is 7 a.m. Monday, then I will walk for twenty minutes before work.' Unlike a general goal, they name when, where, and how you will act. A large meta-analysis found they had a medium-to-large positive effect on reaching goals. They are a general strategy, not an ADHD treatment.
Most goals are statements of hope: 'I want to exercise more', 'I should call my sister'. An implementation intention turns the hope into a plan linked to a moment. Psychologist Peter Gollwitzer introduced the term, and it has been studied for decades.
Goal intention versus implementation intention
| Goal intention | Implementation intention |
|---|---|
| I want to read more. | If I get into bed, then I will read two pages before touching my phone. |
| I will pay bills on time. | If it is Saturday after breakfast, then I will open my banking app and pay what is due. |
| I will stop snacking at work. | If I feel like a snack at my desk, then I will refill my water bottle first. |
What the research found
What the research does not show
These studies looked at many kinds of goals and people, mostly not adults with ADHD. We did not review research testing implementation intentions as an ADHD intervention, so they should be seen as a general strategy that works for many people, not a treatment. They also do not create motivation from nothing. The plan helps carry out a goal you already hold.
How to write a good one
These are general strategies, not treatment.
- Choose one goal you actually care about.
- Pick a cue: a time, a place, or an event that reliably happens.
- Choose a specific, small action.
- Write it as 'If [cue], then I will [action].'
- Say it or read it once or twice, so the link sticks.
Plans for obstacles
You can also plan for what usually derails you: 'If a coworker interrupts while I am writing, then I will say I can talk at 11.' Obstacle plans often help as much as start plans, because they decide in advance what you will do at the moment willpower is weakest.
Related approaches
Habit stacking, launch pads by the door, and time blocking all borrow pieces of this idea: they tie an action to a cue or a slot. Implementation intentions are the most studied version of that principle.
Planning and attention
If even clear plans rarely turn into action, and that has been a lifelong pattern rather than a busy season, it may be worth exploring with a clinician. ADHDFalcon's free screener uses the official ASRS v1.1 Screener and takes a few minutes. ADHDFalcon also offers free focus tools for keeping your if-then plans in view.
A starting point for your next step.
Start the free screener- What goal have I been meaning to start?
- What cue happens reliably in my day that I could link it to?
- What usually derails me, and what would my if-then plan be?
Frequently asked questions
What is an example of an implementation intention?
'If it is 6 p.m. on a weekday, then I will put my phone in the kitchen and start dinner.' It names a cue and a specific action.
Do implementation intentions work for ADHD?
Most research was not done in adults with ADHD. They work for many people in general, but they are a strategy, not an ADHD treatment.
How is this different from a to-do list?
A to-do list names tasks. An implementation intention also names exactly when and where you will do one.
